Early Morning (6:30–7:00 AM)

  • 1 glass of warm water
  • 5–6 soaked almonds
  • 2 walnuts

Breakfast (8:00–9:00 AM)

  • 4 whole eggs (or 2 whole eggs + 4 egg whites)
  • 2 slices whole wheat bread or 1 cup oats
  • 1 banana
  • 1 glass milk

Mid-Morning Snack (11:00 AM)

  • 1 bowl Greek yogurt or curd
  • 1 apple or orange
  • A handful of mixed nuts

Lunch (1:00–2:00 PM)

  • 150–200 g grilled chicken, fish, paneer, or tofu
  • 1–2 cups cooked brown rice

  • Salad (cucumber, tomato, carrot)

Pre-Workout (4:30–5:00 PM)

  • 1 banana
  • 1 tablespoon peanut butter
  • Black coffee (optional)

Post-Workout (Immediately After)

  • 1 scoop whey protein with water or milk
  • 1 banana or 2 dates

Dinner (7:30–8:30 PM)

  • 150–200 g chicken, fish, paneer, tofu, or lean meat
  • 2 whole wheat chapatis or 1 cup rice
  • Steamed vegetables

Before Bed (10:00 PM)

  • 1 glass milk
  • 100 g cottage cheese (paneer) or Greek yogurt

Daily Nutrition Target

  • Protein: 1.6–2.2 g per kg of body weight
  • Carbohydrates: 4–6 g per kg of body weight
  • Healthy Fats: 20–30% of total daily calories
  • Water: 3–4 liters per day

Muscle Gain Tips

  • Train with progressive overload 4–6 days per week.
  • Eat every 3–4 hours.
  • Sleep 7–9 hours every night.
